What is Zone 2 training?
Zone 2 is the least glamorous training you can do, and for most people it is the most under-done. It costs almost nothing in recovery and builds the engine everything else runs on.
Zone 2 training is sustained aerobic exercise at roughly 60–70 % of your maximum heart rate, an intensity at which you can hold a full conversation in complete sentences. It is the primary driver of aerobic base adaptations: mitochondrial density, capillary growth in working muscle, and the ability to use fat as fuel. Because it produces very little fatigue relative to its benefit, it is the intensity most endurance programmes build the majority of their weekly volume from, commonly around 80 % of total training time.
If you are breathing too hard to finish a sentence comfortably, you have drifted above zone 2.

What zone 2 actually adapts
Training at this intensity preferentially stresses the slow-twitch, oxidative machinery of your muscles. Over weeks and months, that stress drives several adaptations:
- Mitochondrial density. More and better mitochondria per unit of muscle, which is the fundamental limiter of sustained aerobic output.
- Capillarisation. More small blood vessels serving working muscle, improving oxygen delivery and metabolite clearance.
- Fat oxidation. A greater ability to fuel work from fat, which spares limited glycogen for when intensity actually demands it.
- Lactate clearance. A better ability to shuttle and reuse lactate, which raises the intensity you can hold before it accumulates.
The catch is that these adaptations are slow. They are measured in months, not sessions, which is precisely why the intensity gets skipped in favour of work that feels more productive in the moment.
Why most people train too hard on easy days
The common failure pattern in amateur endurance training is a week where every session lands at a moderate intensity. It feels productive. It is hard enough to be tiring, which reads as effort well spent.
The problem is that this intensity is poorly placed on both counts. It is too hard to recover from quickly, so it accumulates fatigue and compromises the genuinely hard sessions later in the week. And it is not hard enough to drive the high-intensity adaptations those sessions exist to produce. You pay most of the recovery cost of hard training and collect a fraction of the benefit.
The alternative, widely described as polarised or 80/20 training, is to make easy days genuinely easy and hard days genuinely hard, with little time in the middle. Roughly 80 % of weekly training time sits at or below zone 2, and the remaining 20 % is properly intense.

How to find your zone 2
Laboratory testing gives the precise answer. Without one, three practical methods, in rough order of reliability:
- The talk test. The most robust field method. At zone 2 you can speak in complete sentences without gasping. If you are snatching breaths mid-sentence, slow down. This costs nothing and is surprisingly accurate.
- Nose breathing. Most people can sustain nasal breathing throughout zone 2 and are forced to open their mouth above it. A useful cross-check.
- Percentage of maximum heart rate. Estimate your maximum, then target 60 to 70 percent of it. Convenient, but only as good as your maximum estimate, which for most people is a formula with a wide error margin. Our free zone calculator will do the arithmetic.
One practical warning: zone 2 will feel too easy at first, especially if you are fit. Ego is the main obstacle. Hills, heat, and dehydration will all push your heart rate up at the same perceived effort, so on those days you may need to slow down considerably to stay in the band.
Common questions
How much zone 2 should I do per week?
A commonly used floor is around 150 minutes per week, which aligns with public physical-activity guidance for moderate-intensity exercise. Endurance athletes building a base often accumulate considerably more, sometimes eight to twelve hours weekly. For general health and recovery, three or four sessions of 40 to 50 minutes is a realistic and effective target.
Is walking zone 2?
For many people a brisk walk, particularly uphill or at pace, sits in zone 2. For fitter individuals, flat walking is usually too easy and lands in zone 1. The talk test is the arbiter: if you could comfortably sing, it is too easy; if you cannot complete a sentence, it is too hard.
Can I do zone 2 and strength training in the same week?
Yes, and most well-constructed programmes do. Zone 2 produces little residual fatigue, so it interferes with strength work far less than high-intensity intervals do. Where possible, separate hard cardio and heavy lifting by several hours or place them on different days.
Why does my heart rate drift up during a zone 2 session?
This is called cardiac drift and is normal, particularly in heat or when dehydrated. Over a long steady session your heart rate rises gradually at the same effort as body temperature climbs and plasma volume falls. Slowing slightly to hold the heart-rate band is usually the right response.
